This is a supplement site, so here is an awkward admission: for most people with ordinary sleep trouble, the free changes work better than anything in a bottle. Start here before you start shopping.
The one that matters most
A consistent wake-up time — including weekends. Your body clock anchors to when light hits your eyes in the morning, not to when you go to bed. Fixing the wake time tends to pull the bedtime into place on its own, which is why it beats trying to force yourself to sleep earlier.
The rest of the basics
- Morning light. Ten to twenty minutes outdoors early in the day does more for your rhythm than most people expect.
- Cool, dark, quiet. A slightly cool room helps — core body temperature needs to drop for sleep to begin.
- Cut caffeine earlier than feels necessary. See our guide on caffeine and sleep for the timing.
- Alcohol is not a sleep aid. It shortens the time to fall asleep and then fragments the second half of the night.
- Get out of bed if you are lying awake. Twenty-odd minutes of frustration teaches your brain that bed is a place for being awake.
The National Heart, Lung, and Blood Institute maintains a practical list of healthy sleep habits, and MedlinePlus covers why it matters in sleep and your health.
Where supplements actually fit
Once the basics are in place, a supplement can help at the margins — magnesium for winding down, melatonin for a shifted schedule, L-theanine for a mind that will not settle. What none of them can do is out-run an irregular schedule, an afternoon coffee habit or a bedroom full of light. Fix the foundation first; that way you also find out whether you needed anything else.
When to see someone
Loud snoring with daytime exhaustion, gasping awake, or insomnia lasting more than three months are not supplement problems. Sleep apnea and chronic insomnia have real treatments — cognitive behavioral therapy for insomnia (CBT-I) outperforms sleeping pills in the long run. Talk to a healthcare provider rather than working through the supplement aisle.
